Weekend Posts (6.8.13 ARWOD + 6.9.13 MWOD)

Saturday (6/8/13) Recovery

  • Optional cardio + Foam rolling + Broga/Brobility
  • Become a supple leopard— if you have the dispensable income, I highly recommend purchasing this book. The information contained is worth many, many times over $34.

Sunday (6/9/13) Mental Work

Here’s another pretty sick montage from DeFranco’s gym; note the high number of activities designed to increase speed/explosiveness.

6.6.13 SWOD

Warmup

Dynamic

  • EMOM for 8 minutes (EMOM = Every Minute On the Minute)
    • Deadlifts @ 50-60% 1RM
    • Make these reps extremely explosive, release the weight completely between every rep.

Volume (Rest periods should be 60-90 seconds b/t supersets)

Alright you ingrates, this is the last week of this particular SHOULDAZLEGZABZTRAPZ volume workout, so DO IT TO IT. Pack on that weight, push yourself, and feel that muscle growth. This is our time; you were born for this, so go out there and take it!

Motivation

  • This speech was good enough to pump the motley college crew of Americans up to upset the world champion Russians in their hockey Olympic showdown in 1980. It should more than suffice to pump you bros up to take down some iron.

6.4.13 SWOD

Warmup

Dynamic

  • EMOM (Every Minute On the Minute) Flat Bench– 8 sets of 3 @ 50-60% 1RM
    • This weight should feel fairly light. Focus on slowly lowering the bar to your chest and subsequently exploding with full force/velocity on the way back up.
    • Bump the weight up 5 lbs from last week’s dynamic weight.

Volume (Rest periods should be 60-90 seconds b/t supersets)

This is the last week of this particular combination of movements. Push it to the limit and max out that pump potential in your guns. Start priming for the peak of summer; this is when the hard work really starts to pay off. Comments like, “Damn dude, have you been working out,” “Bro, you are freaking huge,” and “Are you doing protein or something now, man?” make all the hard work worthwhile. (Note that 80-90% of comments about your increased musculature will originate from other males)

Motivation

  • The legend, Mr. Burgundy, shows us how to impress women in an office environment. Take notes.

5.30.13 SWOD

Warmup

Dynamic

  • EMOM for 8 minutes (EMOM = Every Minute On the Minute)
    • 3 Deadlifts @ 50-60% 1RM
    • Make these reps extremely explosive, release the weight completely between every rep.

Volume (Rest periods should be 60-90 seconds b/t supersets)

Third week of this movement combination for SHOULDAZ, TRAPZ, LEGZ, AND ABZ. Lower the reps from last week. Also, add 5-10 (heck maybe 15 or 20) lbs to weights used last week. I decided to add an additional set to each of the first three supersets for additional volume (and accompanying growth). Push yoself here– hit all those reps and get a prime pump going.

Motivation

  • This gym is nuts. It’s essentially a training center for ninja assassins.

  • This isn’t mentioned in the video, but make sure to add fats to your shopping list as well: i.e. nuts, avocados, olive oil, hummus, natural peanut butter.

Recovery

I recently discovered an active recovery program called “Recharge” by Joe DeFranco (creator of Westside for Skinny Bastards). Joe is known for training elite athletes out of his warehouse new Jersey gym and has built up quite a reputation by delivering solid results.

“Recharge” is a series of 6 different 10-15 minute routines (all on video), each of which mobilizes specific parts of the body. Each routine is 3 parts- foam roller or lacrosse ball work followed by a mobility stretch followed by a low resistance targeted “activation” movement. I’ve had lower back tightness on and off for about the past 4 years and after doing two of these routines, it completely disappeared. I’m going to continue to do these before I workout/ on off days; I’ll update you guys on its effectiveness.

  • “Do you even lift?” One of the classic inquiries of our time. A bold Russian filmmaker sets out to discover if the denizens of his local township lift, provoking some unpredictable responses.

  • I found this awesome channel on youtube called “Buff Dudes.” It’s essentially a bunch of clips of these bodybuilders running on beaches, playing with animals, and planting gardens*.
  • Here’s a video recipe for what looks to be some scrumpdiddlyumptious “protein peanut butter cookies.” Imma make me some o’ these bad boys this weekend. DERICIOUS.
  • Should be an outstanding, on-hand energy source while I’m at the bars flirting with disaster, squatting ass to grass on the dance floor to show all the young ladies my outstanding range of motion and explosiveness from the ground.
